My brain would not shut off at bedtime. Here is the wind down that finally worked.

For about two years my problem was never staying asleep, it was the first hour. Lights off, body tired, brain suddenly deciding it was the perfect time to review every awkward thing I said in 2019 and every task I had not finished.

What actually fixed it was not one trick. It was building a boring, repeatable sequence so my body could start predicting sleep instead of bracing for it.

The sequence, in order, every night.

Brain dump on paper about an hour before bed. Every open loop, every worry, every thing I was afraid I would forget. This was the single biggest one. My head stopped rehearsing the list because the list finally existed somewhere else.

Last real meal three hours before bed, but something small and warm after. Going to bed genuinely hungry kept me wired.

Caffeine cut off at noon, not 3pm. I swore afternoon coffee did not affect me. It did. Took about ten days to feel the difference.

A warm caffeine free herbal tea as the final step. Chamomile and valerian are what work for me. I honestly think a big part of it is the signal and not the chemistry. Making the cup is the thing that tells my body we are done for the day. I use the valerian blend from Secrets of Tea because there is nothing else added to it, but any real caffeine free blend does the job.

Cold room, warm socks. This one sounded fake and it ended up being the most noticeable.

The part nobody told me: none of it worked when I did it once. It worked when it happened in the same order every night for about two weeks, because my body started treating the sequence as the cue.

What is the last thing you do before lights off? I am curious whether anyone found a signal that works better than tea.
